Anxiety is one of the most common reasons people seek therapy, and one of the most misunderstood. It's not just "worrying too much." Anxiety can show up as a racing heart, a tight chest, a mind that won't quiet down, or a constant sense that something bad is about to happen.

The good news? There are real, evidence-based strategies that can help you manage anxiety, not just survive it.

1. Practice Grounding When You Feel Overwhelmed

When anxiety spikes, your nervous system goes into fight-or-flight mode. Grounding techniques help bring you back to the present moment and signal to your brain that you're safe.

Try the 5-4-3-2-1 technique:

  • 5 things you can see
  • 4 things you can touch
  • 3 things you can hear
  • 2 things you can smell
  • 1 thing you can taste

This simple exercise interrupts the anxiety spiral and anchors you in your body and surroundings.

2. Breathe With Intention

Your breath is one of the most powerful tools you have, and it's always with you. Slow, deep breathing activates the parasympathetic nervous system (your "rest and digest" mode), which counteracts the stress response.

Try box breathing:

  1. Inhale for 4 counts
  2. Hold for 4 counts
  3. Exhale for 4 counts
  4. Hold for 4 counts

Even just a few rounds can noticeably reduce anxiety in the moment.

3. Challenge Anxious Thoughts

Anxiety often feeds on "what if" thinking, catastrophizing about worst-case scenarios that are unlikely to happen. Cognitive techniques can help you examine those thoughts more objectively.

When you notice an anxious thought, ask yourself:

  • Is this thought a fact, or is it a fear?
  • What's the most realistic outcome?
  • What would I tell a friend who had this thought?

You don't have to eliminate anxious thoughts. Just loosen their grip on you.

4. Move Your Body

Exercise is one of the most effective natural anxiety reducers. Physical movement burns off stress hormones, releases endorphins, and helps regulate your nervous system.

You don't need an intense workout. A 20-minute walk, some gentle yoga, or even dancing in your kitchen can shift your mood and reduce anxiety. The key is consistency, not intensity.

5. Set Limits on Worry Time

This might sound counterintuitive, but giving anxiety a designated time can actually reduce how much it takes over your day. Try setting aside 15-20 minutes each day as your "worry window," a time to write down your worries, think them through, and then intentionally set them aside.

When anxious thoughts pop up outside that window, remind yourself: "I'll think about this during my worry time." Over time, this trains your brain to contain anxiety rather than let it run all day.
